A vertical jump workout plan raises your jump by training three separate qualities in the right order: strength to build the force your legs can produce, plyometrics to teach your body to release that force fast, and technique so none of it leaks out on takeoff. The 8-week plan below runs two lower-body days a week — one strength-led, one plyo-led — through a foundation phase, a power phase, and a peaking phase, with hard recovery rules so every jump session happens on fresh legs. How the plan is structured

The program is built on one principle: you cannot express force you do not have, and you cannot express force you have never practiced releasing quickly. That is why the phases stack rather than run at random. Two hard lower-body sessions a week is the backbone. More is not better here — jumping and heavy squatting are high-intensity, and legs that are still sore produce lower, sloppier reps that groove bad patterns. Every week of the plan follows the same rhythm, only the exercises and intensities change by phase.

Warm up every training day with 5–10 minutes of light cardio and dynamic mobility before the first hard rep. Skipping the warm-up is the most common avoidable cause of strains in jump training.

Phase 1 — Foundation (Weeks 1–3)

This phase builds the strength base and grooves clean movement. Strength is the ceiling on your jump, so this comes first.

Monday (Strength):

  • Back squat or trap-bar deadlift — 4 sets of 6, controlled, 2–3 min rest
  • Hip thrust — 3 sets of 10
  • Bulgarian split squat — 3 sets of 8 per leg
  • Calf raise — 2 sets of 15

Wednesday (Plyometric — low intensity):

  • Pogo hops (stiff ankles, small quick jumps) — 3 sets of 15

Phase 2 — Power (Weeks 4–6)

Here the plan shifts from building force to expressing it fast. Loads drop slightly on the main lift and speed of movement becomes the priority; plyometric intensity climbs.

Monday (Strength-Speed):

  • Squat — 5 sets of 3, moderate load moved as fast as possible on the way up, 3 min rest
  • Trap-bar jump or loaded jump squat (light) — 4 sets of 3
  • Hip thrust — 3 sets of 6, explosive
  • Romanian deadlift — 3 sets of 8

Wednesday (Plyometric — moderate/high):

  • Depth jumps from a low box (12–18 in) — 4 sets of 3, only if landings are clean
  • Single-leg bounds — 3 sets of 5 per leg
  • Approach jumps to a target — 4 sets of 3

Phase 3 — Peaking (Weeks 7–8)

The final phase sharpens the jump and sheds fatigue so you test fresh. Volume drops, intensity stays high, and technique gets its own focus.

Monday (Strength — reduced volume):

  • Squat — 3 sets of 3, heavy but crisp
  • Hip thrust — 2 sets of 5
  • Single-leg hop and stick — 3 sets of 4 per leg

Wednesday (Plyometric + technique):

  • Depth jumps (18–24 in) — 4 sets of 2, maximal effort, full rest
  • Max-approach vertical jumps to a rim or target — 5 sets of 2
  • Arm-swing and dip-depth drills — 3 sets of 5

Cut total sets by roughly a third versus Phase 2 and add rest between everything. The goal is to arrive at your retest with fully recovered legs. Technique work you can’t skip

Strength and plyometrics build the engine, but poor technique leaks force on every jump. Three cues fix most of it. First, the arm swing — drive both arms down then explosively up as you leave the ground; a strong swing can add several inches on its own. Second, the dip depth — a fast, moderate countermovement (roughly a quarter-squat) beats a slow, deep sink that kills your stretch reflex. Third, the penultimate step on a running jump — a slightly longer second-to-last step lets you gather and redirect momentum upward. Rehearse these on Wednesdays and Fridays at low intensity until they are automatic.

Recovery, nutrition, and testing

Recovery is where the adaptation actually happens, so treat off days as part of the plan, not a break from it. Sleep 7–9 hours, eat enough protein (roughly 0.7–1 g per pound of bodyweight for training athletes), and keep hard jumping off your rest days. Test your standing reach and jump height at the start of Week 1 and again at the end of Week 8, always on fresh legs after a rest day, so the number reflects real progress rather than fatigue.

Common mistakes with jump programs

  • Doing too much, too often. Three or four hard jump days a week feels productive but buries your legs in fatigue and stalls progress. Two quality sessions win.

  • Grinding through sloppy reps. Once landings get soft or jumps get slow, the set is done — every extra tired rep grooves a worse pattern.
