Running heart rate zones split your effort into five bands, from very easy recovery to all-out sprinting, each defined as a percentage of your maximum heart rate. How to Find Your Maximum Heart Rate

The quick formula. The classic shortcut is 220 minus your age. A 35-year-old gets an estimated max of 185. It is easy but only a population average and can be off by 10-20 beats per minute for any individual, so treat it as a rough starting point, not gospel.

A field test. For a far more accurate number, measure it. After a thorough warm-up, run several hard hill repeats or a few 3-minute efforts building to an all-out final 30-60 seconds, and record the highest heart rate you see. The Karvonen method. This uses your heart-rate reserve, the gap between your resting and maximum heart rate, so it reflects your fitness, not just your age. Zone 1 (50-60%) is a gentle warm-up, cool-down, or recovery-walk effort. You can talk in full sentences with room to spare. It flushes the legs on rest days without adding fatigue.

Zone 3 (70-80%) is the moderately hard “grey zone,” too taxing to count as recovery but too easy to sharpen top-end fitness. Runners drift here by accident when they run easy days too fast, racking up fatigue with little payoff.

Zone 4 (80-90%) is your lactate-threshold band, comfortably hard and sustainable for maybe 20-40 minutes. This is the effort you train with a tempo run, and it raises the pace you can hold before lactate overwhelms you.

Zone 5 (90-100%) is near-maximal, held only for short bursts. It builds VO2 max and raw speed, and it is the territory of hard interval running workouts with full recoveries between reps.

Each band drives a different engine. The most consistent finding in endurance research is that elite runners do the large majority of their training easy. The pattern, known as the 80/20 rule, is that roughly 80% of weekly volume should be easy zone 1-2 running and only about 20% should be moderate-to-hard work in zones 4-5. Notice what is missing: the grey-zone 3 gets very little time on purpose.

Expect drift and noise. On long runs your heart rate creeps up even at a steady pace, called cardiac drift, driven by heat and dehydration. Caffeine, poor sleep, stress, and hot weather all raise it too. Do not chase a number blindly; if easy feels hard, honor the effort and slow down.

Cross-check with the talk test. In true zone 2 you can speak full sentences; if you can only manage a few words, you have slipped into zone 3. This simple check keeps you honest when the watch is having a bad day.

Do not neglect form and efficiency. A more economical stride costs fewer beats at the same pace, so working on proper running form and a quicker, lighter running cadence can lower your heart rate at any given speed over time.
